Start gentle, pain-free exercises only. Avoid jerky movements. Cervical & Upper Back (Daily): • Chin tucks (lying or sitting) – 10 reps × 2 sets • Neck isometrics (front/back/side) – 5 sec hold × 5 reps • Scapular retraction (shoulder blade squeeze) – 15 reps Thoracic Spine: • Cat–Camel stretch – 10 reps • Thoracic extension over rolled towel – 10 reps • Wall angels – 10 reps Posture & Core Support: • Diaphragmatic breathing – 5 minutes • Pelvic tilts – 15 reps • Dead bug (beginner level) – 6–8 reps
Next Steps
Do not change medicine dose without doctor advice • Start supervised physiotherapy/chiropractic rehab • Do gentle neck & upper-back exercises daily • Correct posture; take breaks every 30–40 min • Review progress in 3–4 weeks • Seek review early if pain worsens or arm weakness/numbness appears
Health Tips
• Keep screen at eye level • Avoid long sitting; move every 30–40 minutes • Use a low, supportive pillow • Avoid bending neck while using mobile • Do gentle stretches daily (no jerks) • Walk 20–30 minutes daily • Stay hydrated • Avoid heavy lifting for now • Maintain calm breathing; stress increases muscle pain

Since your pain has been there for 9 months, it’s usually not just a muscle strain. It often involves posture-related overload, upper–mid back stiffness, and nerve irritation, which is why medicines for nerve pain are added. If you already have stomach issues, please don’t change the Dolonex dose on your own—this medicine can upset the stomach even in smaller doses. It’s better to confirm with your doctor. For exercises, avoid random YouTube or gym routines. Start only with gentle upper-back mobility, posture correction, and basic neck–shoulder activation. Doing the wrong exercises can actually increase pain.

Hello, don’t worry even though your MRI shows mild posterior disc bulges in both the cervical and lumbar spine your symptoms like pain pattern or intensity matters the most . These are usually due to prolonged poor posture or muscle imbalance, or repetitive strain. Gentle mobility work and strengthening exercises can help reduce your pain and prevent progression. However, because both your neck and lower back are involved, it’s important to follow a structured physiotherapy plan after a detailed assessment.”
Next Steps
May be a in person consultation with physiotherapist would be more beneficial for your condition
